      I forgot that. I do monday wednesday & friday 20 minutes on cross trainer or fast walk up hill on treadmill... I no its a silly question but what foods should i eat in my meals to find out what my requirement of calories is?? as iv said iv just been living on chicken and brown rice im loosing weight but feel week and tired at times.

      Search google for it. Loads of calculators on there.

      You will have to put in weight height etc and this will work it out for you and then you take it from there.

      Basics food wise.

      Oats
      Almonds
      Chicken
      Broccolli
      Sweet potato
      Cottage cheese
      Peanut butter
      Brown rice
      Tuna
      Water
      Flax seed
      Lean red meat

      Just done that maintenance 3371 calories fat loss 2697 calories extreme fat loss 2270 now how can i make a diet for this i need to learn what amount of cal fat and protein are in all the foods above how do i do this you have been a great help already i really appreciate it.

      Thanks george i no what you mean im really tired of being fat its very addictive the indepth knowledge of some is unberleavable hope i can get my head around it.

      Well mate Ill give you a few tips I learn't from here, but the first and foremost thing to understand is that it takes time and you will need patience, thats the best bit of advice I was given here. Try to do the following to give yourself a boost.

      1.Take pictures of yourself in your pants for future reference, front, side and back.
      2.Make sure your gym bag and food are ready the night before no matter how tired you are.
      3.Keep a small book, if you have a marsbar at 320 calories write it in your book and burn off 320 EXTRA calories on a cardio machine at the gym. It called "your gym account".
      4.In your book write down your workouts, weights, body weight number of sets etc.
      5.When you do your main cardio do it after weights or preferably on alternative nights.
      6.When doing fat burning cardio, keep your heart-rate at about 125-130bpm, you'll be able to burn off hundreds more calories than if you go at 150bpm for a few minutes. (just for a few weeks then you can HIIT).
      7.Spend time learning to count calories, its the key to losing fat.

      There's a lot to learn at this stage, spend time reading these forums. Hope that helps a little.
